Beyond The Bounce Back: A Proven Approach To Postpartum Strength

By Ashley Rainer, Pre & Postnatal Exercise Specialist, Nutrition Coach, Mom

You shouldn’t have to choose between being a good mom and having a functional, pain-free body.

Everyone is obsessed with moms ‘bouncing back’ and most programs are actually setting you up for failure. Probably the worst advice and most frequently given: just wait 6 weeks and then go right back into your HIIT training, do some kegels or go for a run down Mack Hatcher. You’re good!

Pre and Postpartum is not a one size fits all approach, and most of the time it’s not even about picking the RIGHT exercises. It’s about getting your nervous system to feel safe, having support AND building a fitness strategy that actually works.

And the real secret? Most of the moms you see that did ‘bounce back’ might look normal but are full of dysfunction and problems.

For many of my clients in Franklin, starting exercise again is where the problems get even worse. You’re dealing with a nagging lower back pain, a core that feels disconnected, and you never know when that next sneeze is going to cause a major leak. At Fit One Five, we know that motherhood is the ultimate athletic event (other than my husband getting a cold).

You don’t need a hard cardio class, more bouncing on treadmills, or burpee box jumps. You need a strategic plan to rebuild your foundation. After going through pregnancy twice and being a career fitness and nutrition coach I’ve built out the structure that will help you crush your new mom responsibilities.

The Fit One Five Postpartum Blueprint: How We Rebuild

To get off the ‘injury-and-plateau’ rollercoaster, we use my specific Corrective Postnatal Framework. This isn’t about chasing a sweat; it’s about restoring the function of your deep core and pelvic floor so you can move with confidence. I want to make sure that every part of your life is building your capacity.

1. STRESS
  • The “Micro-Reset”: Practice 2 minutes of diaphragmatic breathing (belly breathing) during feeding or a nap. This signals the nervous system to move from “Fight or Flight” to “Rest and Digest,” which is essential for core healing.
  • The “Brain Dump”: Externalize mental load by using a shared family calendar or a simple physical list. Write down everything in your mind to close the loops that keep it running 100mph. Reducing “decision fatigue” preserves the mental energy required to stay consistent with your training.
2. SLEEP
  • The “Quality over Quantity” Rule: When the baby sleeps, prioritize one 20-minute restorative rest (even without sleep) over chores. This lower cortisol helps regulate the hunger hormones that often lead to sugar cravings and burnout.
  • The Blue Light Buffer: Avoid screens 30 minutes before your first “intended” block of sleep. Improving the quality of the sleep you do get is more important for muscle repair than the total hours when you have a newborn.
3. SUPPORT SYSTEM
  • The “Explicit Ask”: Shift from “help” to “specific tasks.” Ask your partner or a friend to handle a 30-minute block of childcare specifically so you can complete your corrective exercises without interruption.
  • The Community Anchor: Connect with other moms at the gym or in local Franklin groups who value strength. Shared experience reduces the feeling of isolation and increases long-term adherence to your goals.
4. NUTRITION
  • The Protein Priority: Aim for 20-30g of protein at every meal. Protein is the primary building block for repairing the connective tissue (fascia) that was stretched during pregnancy.
  • Mineral-Rich Hydration: Focus on “Eating your water” through electrolyte-rich foods (cucumber, berries) or adding a pinch of sea salt to your water or trace minerals.
5. MOVEMENT
  • The 10-Minute Minimum: On high-stress days, commit to 10 minutes of “low-threshold” movement (mobility or walking). This maintains the habit and blood flow without overtaxing a depleted system.
  • Back To The Basics: Pressure Management and Breath, Core Integration, Progressive Functional Loading and Overall Function.

My Journey From Uncertainty To Strength

Ashley Rainer post partum exercise specialist completes a Hyrox with her two daughters after training at Fit One Five in Franklin Tennessee

I’ve been a personal trainer and nutrition coach for 16 years. For over 33 years, I never doubted my body. I set big goals, worked hard, and hit them. But after having my two daughters—now ages 2 and 4—everything changed.

Suddenly, the ‘hard work’ that used to fuel me felt like a liability. I dealt with the same things many of you do but rarely talk about: the frustration of leaking during a workout and the constant, nagging uncertainty in the back of my mind. I found myself wondering, ‘Will I ever be able to train like myself again without these pelvic issues holding me back?’

I realized that the ‘push through it’ mentality of my past wasn’t going to work anymore. I needed a new way to train—not just to look a certain way, but to perform at my best physically and mentally for my girls. I wanted to lead them by example, showing them that their mom is resilient.

I personally worked through the trial, error, and systems to develop the Fit One Five Postpartum Blueprint. We go habit by habit, lifestyle piece by piece and we build in the things that bring you confidence and capability. I didn’t just build it for my clients; I built it to reclaim my own life. I left the corporate gym world because I realized that moms don’t need another generic ‘bootcamp’—they need a specialized path back to themselves.
